The 4 Things That Actually Change a Woman's Body Composition

Eating an extra meal a day is going to do more for your success than another half hour of cardio ever will. That's not a hot take, it's just where most of the actual leverage is sitting for the women I coach, and almost nobody is using it.

A lot of the women I work with come in doing the same thing: hours of steady-state cardio, cutting fat, cutting protein, cutting calories, trying to get everything out of the diet they possibly can. It feels productive. It also tends to leave you exhausted, underfed, and under-recovered, which is exactly the state your body doesn't want to be in if you're actually trying to change how you look. Here's the short list I give clients instead.

Get More Protein, Not Less

Don't be afraid of protein. You want it in your diet no less than three times a day, which for a lot of women means going from one or two meals up to three or four, or three meals plus a snack. One or two meals a day isn't enough to fuel your body, even if the goal is weight loss. In each of those meals, aim for a minimum of 20, ideally 30 grams of protein. That's 30 grams, three to four times a day. It sounds simple because it is, most people are just under-hitting it by a wide margin.

Trade Some Steady-State Cardio for Intervals

You don't have to be afraid to work hard here. An interval doesn't need to be sprinting up a hill outside, though it can be. It can be elliptical intervals, bike intervals, whatever you have access to. Go hard, 9 out of 10 effort, for a set stretch of time, then take a couple of minutes off. Start small, maybe 20 or 30 seconds of work at first, and build from there. More intervals, less steady state.

Lift Weights, Seriously

Resistance training does wonders for your bones, joints, muscles, and long-term insulin sensitivity. And no, it will not make you bulky. That fear is a little like avoiding driving a car because you're worried you'll accidentally become a Formula 1 driver. It doesn't work that way. Every guy in your gym trying to get bulky is working very hard at it and still struggling.

Stop Drinking Your Calories

A lot of women I coach genuinely enjoy sweeter coffee drinks, sweet wine, cocktails, margaritas, that kind of thing. You don't have to give those up entirely, but do some swapping where you can: a sugar-free version, a diet soda or water between cocktails instead of another full drink. It adds up fast, and it frees up calories you can spend somewhere that actually matters to you.

A Bonus: Know Your Numbers

Get blood work done at least once a year, and make sure it's the right panel, not just the basics. Ferritin (for iron deficiency and anemia), a full thyroid panel including free T3 and reverse T3 (a basic TSH alone tells you very little), fasting blood glucose paired with an HbA1c (your three-month glucose average, far more useful than a single point-in-time number), and vitamin D. Most people who don't get a lot of sunshine are running low on that last one whether they think so or not.

None of this requires an overhaul of your entire life. More protein, more intervals, more lifting, fewer liquid calories, and a real look at your blood work. Pick the one you're currently missing and start there.
